The Three Nervous System States — Polyvagal Theory (Stephen Porges, 1994)
- Ventral Vagal — Safe & Social: Calm, present, connected. Clear thinking. Open to others. Able to learn and play. Recovery happens here. Access via: slow breathing (5 sec in / 5 sec out), humming, safe social connection, gentle movement.
- Sympathetic — Fight or Flight: Anxious, reactive, scanning for threat. Racing heart, shallow breathing. Craving spike zone. Access Ventral via: diaphragmatic breathing, cold water on face, vigorous exercise, grounding techniques.
- Dorsal Vagal — Shutdown / Freeze: Numb, collapsed, disconnected. Dissociation, depression. Substance use risk elevated. Reactivate via: gentle body movement, warm water, low-stimulation social contact, light exposure.
9 Vagal Regulation Tools
- Resonance Breathing (6 bpm) — Slow breathing at ~6 breaths per minute maximizes RSA amplitude and vagal training. Vaschillo et al. (2006); Bernardi et al. (1998). A longer exhale (4 in / 6 out) extends peak vagal drive within each breath.
- Cold Exposure — Brief cold shower activates the dive reflex via the trigeminal and vagus nerves, increasing parasympathetic tone. 30 seconds is sufficient. Not recommended for people with certain heart conditions.
- Hot Bath & Sauna — Heat exposure activates heat shock proteins and promotes parasympathetic recovery. May reduce cortisol and improve sleep quality and nighttime HRV.
- Humming, Singing & Gargling — The vagus nerve has motor branches in the larynx and pharynx. Humming, chanting, gargling, and singing create direct vagal stimulation. One of the most accessible daily practices.
- Gentle Movement & Walking — Regular low-intensity movement increases HRV over time, reduces baseline cortisol, and builds somatic safety signals. Consistency beats intensity.
- Sleep & Circadian Rhythm — Sleep is the primary nervous system repair window. Consistent sleep/wake timing is one of the most powerful HRV and cortisol rhythm regulators.
- Safe Social Connection — Co-regulation through safe relationships is the primary mechanism of ventral vagal activation. Eye contact, calm voice, facial expression, and attunement are neurobiologically regulating.
- Meditation & Stillness — Focused breathing meditation and body scan practice increase HRV over time, reduce amygdala reactivity, and build capacity to observe stress without reacting.
- Routine & Predictability — The nervous system predicts safety through pattern recognition. Consistent daily routine signals environmental stability, reducing background cortisol output.
What Is the Vagus Nerve?
The vagus nerve (cranial nerve X) is the longest cranial nerve in the body, running from the brainstem through the heart, lungs, and gut. It is the primary conduit of the parasympathetic ("rest and digest") nervous system. High vagal tone (measured via heart rate variability/HRV) is associated with better stress resilience, lower inflammation, and reduced anxiety.
